1. Cold exposure
Thirty to sixty seconds at the end of a shower. Uncomfortable, immediate, and finished quickly. The most portable item here and the easiest to start today.
2. A martial art or combat sport
Unusually good for this, for reasons beyond exercise. It demands total attention, so rumination is impossible while training. It's physically exhausting. It's social without requiring you to be sociable. And it produces visible skill progress, which is a slow reward you can actually feel accumulating.
3. Heavy lifting
Progressive strength training gives you a number that goes up. That matters more than the training effect for this purpose: it's objective evidence of getting better at something, arriving weekly, at a time when you need evidence about yourself.
4. Public speaking or performing
Sounds like an odd inclusion. It's here because it's frightening, and doing something frightening on purpose is a strong antidote to the specific self-image that porn use tends to build. Toastmasters, open mics, comedy, anything with an audience.
5. Volunteering
The mechanism is not virtue. It's that being needed by someone at a fixed time each week is a structural commitment, and it reliably interrupts the self-focus that recovery can otherwise collapse into.
6. Making something
Music, writing, woodwork, code, cooking properly. The requirement is that it produces an object or an outcome. Consuming, even good content, doesn't fill this gap; producing does.
7. Small deliberate kindnesses
The one that sounds soft and is genuinely effective. Message someone specifically rather than generally. Pay for a friend's coffee. Say the thing you were going to leave unsaid. It's cheap, immediate, and it directly contradicts the story shame tells about what kind of person you are.
Pick Two, Schedule Them
Not seven. Two, in the calendar, at fixed times, this week. An unscheduled intention to take up jiu-jitsu is not a plan and will not survive week two, which is exactly when you need it most.
Choose one physical and one social. The physical one handles the energy; the social one handles the isolation, and isolation is the more dangerous of the two over months.
Expect Them to Feel Flat at First
This is the part that makes people quit the replacement rather than the habit. In weeks two and three, everything feels muted, including things you used to enjoy. Judging a new activity during the flatline guarantees you'll conclude it does nothing for you. Commit to a month before deciding, and expect the verdict to change substantially between week two and week six.
Replacement Is Half the Job
A full calendar makes urges less frequent, and that's worth a lot. It doesn't make them impossible, and there will be an evening where the schedule is empty, you're tired, and none of the seven appeal.
